2 days a week
Foundation
Two days a week, whole body. The one that matters most, because it is the one people keep.
The entry point, and deliberately the smallest thing that meets the guideline: two full-body sessions a week covering every major muscle group. It is not a watered-down version of a serious programme — for somebody not currently lifting, this IS the change with the largest effect, and the position stand says so outright. Everything is a compound movement, so a short session still reaches the whole body.
The sessions
Session A
Roughly 40 minutes
Whole body — squat, push, pull
| Exercise | Sets × reps |
|---|---|
| Goblet squatLegs and trunk together. | 3 × 8–10 |
| Push-up (or bench press)Raise your hands to a bench if the floor is too much. | 3 × 6–12 |
| One-arm dumbbell row | 3 × 8–10 each side |
| Romanian deadliftBack of the legs. | 2 × 8–10 |
| Plank | 2 × 30–45 seconds |
Session B
Roughly 40 minutes
Whole body — hinge, press, pull
| Exercise | Sets × reps |
|---|---|
| Deadlift or trap-bar deadlift | 3 × 5 |
| Overhead press | 3 × 6–8 |
| Lat pulldown or assisted pull-up | 3 × 8–10 |
| Split squat | 2 × 8 each side |
| Dead bug | 2 × 8 each side |
How it moves forward
When you reach the top of the rep range on every set with good technique, add a little weight next time and start again at the bottom of the range. That is the whole method. There is no week you are behind on.
This may suit you if
- · You are not currently doing resistance training
- · You have two sessions a week in you, reliably
- · You would rather build the habit than optimise it
What this rests on
Clinical guideline · 2018
Adults need muscle-strengthening activity involving all major muscle groups on at least 2 days a week, alongside 150 minutes of moderate activity.
Physical Activity Guidelines for Americans · U.S. Department of Health and Human Services / CDC
Clinical guideline · 2026
Train all major muscle groups at least twice a week. For strength, lift around 80% of one-rep max for 2–3 sets per exercise; for size, aim for roughly 10 sets per muscle group per week. The stand emphasises that consistency matters more than programme complexity.
